Sweet Potato Casserole

What the traditional version is

You roast or boil about 1.5kg of sweet potatoes, then mash with 120g butter and 100g brown sugar. Add 100ml whole milk and a splash of orange juice, then smooth it into a baking dish. For the topping, mix 120g pecans with 70g butter, 80g brown sugar, and 80g plain flour to make a crumble. Scatter this along with 120g mini marshmallows over the potatoes and bake until browned and bubbling. It's sticky, intense, and as sweet as dessert, with crunch from the pecans and sugar crust.

What changed, and what each change costs

Butter and most sugar out, orange juice and a little milk in

Fat and sugar bring the calories in by the bucketload. Using orange juice to mash the potatoes gives some tart sweetness and helps them stay silky. A little semi-skimmed milk helps loosen things up, and the natural sweetness of well-roasted potatoes does most of the work.

What it costs you. You lose the rich, creamy texture of 120g of butter and the big, fudgy hit you get from the sugar. Instead it's lighter, tangier, and tastes more like sweet potato. If you want it sticky and buttery, this isn't it.

Marshmallows binned, topping slashed and simplified

Marshmallows are just sugar and gelatin, and that's the price of entry for gooey, pull-apart strings on top. Cutting them entirely means you actually taste the casserole. The topping now uses a thin scatter of pecans, flour, and a touch of orange juice to make a light crunch. The protein win comes from the swap to fat-free Greek yoghurt in the mash, which bumps the total and keeps things creamy without all the butter.

What it costs you. It doesn't melt, bubble, or pull into toffee-like strings. The top is crisp, not sticky. It's more side dish, less pudding, and no one will mistake it for dessert now.

Greek yoghurt in for whole milk

Fat-free Greek yoghurt has a good amount of protein, and it helps the mash stay creamy. Swapping out milk for yoghurt is an easy way to push up the numbers without using half a block of cheddar (which, for the record, would be wrong for this dish).

What it costs you. Yoghurt gives an edge of tang that isn't in the original, but it helps break up the sweetness. You won't get the same milk-rich background, but you will notice the fullness.

The method is in the book

The marshmallow's gone and I'm not sorry. You end up with a dish that tastes like vegetables instead of pudding. The pecan topping is there for texture, not a sugar fix, and the Greek yoghurt does more to add actual protein than all the old butter ever could. That said, you lose out on goo: if you come for stickiness, you're in the wrong chapter. Serve it alongside the roast, not as dessert, and you should get enough compliments to make up for the missing sugar rush.
